I did a marathon (August 1) and 50k (Aug 28) so i have a good distance base. <br />
So, if i try a fall marathon (Oct 17) the only thing i need is SPEED.  The <br />
first two events were run almost entirely on LSD - super slow distance runs <br />
with maybe an occasional 30 minute tempo run.  For the fall I'm going to try <br />
a couple 5k tune up XC races, some serious mile intervals (4-6x 1 mile <br />
hard).  I know from reading and coaching and experience that SPEED is <br />
necessary to run a faster marathon, but the older i get the more difficult <br />
it is to make myself do it.<br />

Believe it or not (your choice), that is not a PW. The last time I got under<br />
two hours was 1997, my 7th 20K.<br />
<br />
The course was a 4-mile loop, traversed three times, with start and finish on <br />
a side street. I took 30-pace walk breaks maybe seven times in the last loop<br />
(none before); Almost gave up when I reached the 11-mile marker in 1:45 with<br />
almost a mile and a half to go. I came up with a good incentive package for the<br />
Obama Administration: shorten the mile and give runners a little extra<br />
incentive.<br />
<br />
If you've read this far, I'll tell you something stupid I did. With half an<br />
hour to go to race start and nothing else in particular to do, I got into the<br />
portapotty line, just in case. After 20 minutes there were only three guys<br />
ahead of me, for three men's portapotties. It seemed to me I might not be able<br />
to do anything once I got in, and there were dozens behind me, so I dropped<br />
out. I was sorry before the race started, and found a public toilet on my first<br />
lap; did it cost me one minute? Three minutes? (There was only one guy ahead of<br />
me there.)<br />
<br />
For the week, two runs, 28K, about three hours.<br />
<br />
Goal--back to that of increasing kilometrage. Can I make 39K this week?<br />

On Tuesday, I had a scheduled session with my personal trainer, but found <br />
out that she had been promoted into a position where clients had to pay <br />

Then he had me do three sets of running the length of a basketball court <br />
six times (three round trips) followed by ten squat stretches.<br />

The next day, DOMS set in something fierce in my quads, hamstrings, and the <br />
right side of the small of my back. *But I tried to go out and do five <br />
miles. *Between the heat (which I didn't have in Ohio) and the workout the <br />
day before, I wasn't able to finish the five. *I had to walk from 4 to 4.2 <br />
miles, and finished up at 4 .6 miles.<br />
<br />
I didn't run again until today; I was hurting too much. *I ran on the <br />
treadmill for an hour today and did about 4 2/3 miles, plus a five-minute <br />
cool down, for a total of 4.95 miles.<br />
<br />
I have another session with the trainer tomorrow and will tell him that we <br />
either have to cut back on the intensity or the time. *I can't afford to <br />
miss more runs because of severe DOMS. *I can run through mild and even <br />
medium DOMS, but not through the degree I had this past week.<br />
<br />
I have ten weeks to the Iron Girl 5K and three more weeks until the Vegas <br />
HM.<br />

I had a chiropractor with an ems machine, that could break one's back right <br />
in half....<br />
THAT would certainly the oomph to go deep, altho it would be tough to say <br />
what the actual therapeutic results would be on you.<br />
The point is, docs of sorts have the real equipment for this.  Proly pretty <br />
expensive, but it's not rocket science, either, proly a good DIY project for <br />
techie.<br />
<br />
Gentle isometrics might be a place to start for you.  Sorta tough to teach, <br />
tho, as if you yourself don't &quot;get it&quot;, or do it properly, it would be <br />
difficult for an observer to tell.<br />

I found he gym exercises to be far more boring than walking - especially the <br />
tread- mill<br />
